Day 5 | Phase 1

Daily workout | Phase 1

Back to the beginning. We're working on 3 days on, 1 day off



A1. Kettlebell goblet squat - 4 sets x 8-12 reps - Rest time: 10seconds
A2. Ring/TRX/Rack row - 4 sets x 10-12 reps - Rest time: 30 seconds
Filler (complete during A2 rest time): RKC plank 3 sets x 30 seconds

B1. 90/90 split squat - 4 sets x 8-12 reps each leg - Rest time: 10seconds
B2. Push ups - 4 sets x 10-12 reps - Rest time: 30 seconds
Filler (complete during B2 rest time): Static bear crawl 3 sets x 30 seconds

C1. Rower - 4 sets x 200m - Rest time: 20seconds
C2. Walking lunge - 4 sets x 10-12 reps each leg - Rest time: 30 seconds


Notes: Where exercises are grouped with letters eg. A1 & A2, these are performed as supersets. 
Ensure you stick to the rest time

How to build fitness and strength with the prowler

The prowler is a great tool for strength and conditioning. 

You can use it in a number of ways; push it, pull it, load it up or keep it light. 
Try this method - complete approx 40 metres every minute on the minute for 10 minutes. You can keep it light, or work on strength by adding weight. 
In the video I loaded up the weight at the beginning and removed 5kg after every round.

Kettlebell and rope workout

Want to fit in an intense total body workout but short on time? Then try the kettlebell and heavy rope workout to really work your whole body and improve your fitness level too

Ensure you complete a dynamic warm up before all of your workouts:




Following the warm up, get yourself two kettlebells, heavy enough that you're unable to do more than 12 deadlifts with. Then set up a heavy rope and complete the following:

Take minimal to no rest during each circuit then rest for 1-3 minutes between each circuit

Circuit 1 (3 rounds):
1a) Rope jumping jacks x 20
1b) Kettlebell deadlifts (2 KB's) x 12




Circuit 2 (3 rounds):
2a) Rope slams in split lunge x 12 each side
2b) Kettlebell swings x 12
2c) Jump squats x 8



Circuit 3 (3 rounds):
3a) Rope single arm waves x 20 each arm
3b) Kettlebell stiff legged dead lift (2 KB's) x 12
3c) Kettle bell clean and press (2 KB's) x 8



Circuit 4 (3 rounds):
4a) Rope slams x 12
4b) Kettlebell Front squat (2 KB's) x 12

Take 10 minutes to walk around, cool down and stretch and enjoy some good post workout nutrition like this delicious protein shake

Training for bigger legs

If you’re an athlete and you want to build leg size, you need to ensure you check off a few essentials.

- Firstly, you must find your 1 repetition max (the maximum load you can perform a single rep with).
- Then you should be performing the given exercise at atleast 65% of your 1 rep max. 
- Then you need to think about rep ranges and the number of sets. For muscle hypertrophy (building muscle), 6-12 reps has been shown to give best muscle building results, completing 4-6 sets. 
- Finally, the quality of reps is also important; during the eccentric (lowering) phase of the movement, you should look to perform this slowly and under control whereas the concentric (lifting) phase of the movement should be performed with more speed and explosion.   

Now you’ve got your checklist, you need to cover each movement that the legs create and choose the right exercises to build leg size:

I prefer my athletes to separate leg days into two categories – Hip dominant and knee dominant

Hip dominant day:
Deadlifts 6 sets x 8 reps
Romanian deadlift 4 sets x 12 reps
Sumo deadlift 6 sets x 8 reps
Barbell clean 6 sets x 6 reps
Glute ham raise 6 sets x 8 reps
Barbell bench step ups 6 sets x 8 reps

Knee dominant day:
Squats - 6 sets x 8 reps
Bulgarian split squat 4 sets x 12 reps
Leg extension 4 sets x 12 reps
Prone ham curls 4 sets x 12 reps
Leg press 6 sets x 8 reps
Nordic ham curls 6 sets x 8 reps

There are many more exercises you can do, but the above are my favourite as I feel they tackle all the muscles of the legs.

Further thoughts

During hypertrophy training, you will be causing extensive damage to your muscles and so will need to increase protein levels to aid your body in building muscle. Take a look at this sample home workout from our Fat Loss Starter Pack!
Warm up - Take 10 minutes to complete the following: 
- Joggiing on the spot (30 seconds)
- Jumping jaks x15
- Body weight squats x12
- Lunges x12 each leg
- Plank (20 seconds)
- Press ups x8
- Mountain climbers x8 each leg
-Repeat until the 10 minutes are up


Core conditioning x 3 rounds (complete as circuit with 2 minutes rest in between each circuit)
- Side ups x12 each side
- Resistance band V sit hold x30 seconds each side
- Plank to press x 6 each arm



Strength & conditioning 
3 rounds
1a) Squats with bicep curl (resistance band) x 15
1b) Bent over lateral raise (resistance band) x 15



3 rounds
2a) Reverse lunges with row (resistance band) x 15
2b) Supermans (press up position) x 12 each arm/leg



3 rounds
3a) Forward/Backward jumps (stay low in squat position throughout x 12
3b) X crunch x 20



Grand finale (complete as many rounds as possible in 7 minutes)
a) High knees on the spot x 50
b) Russian twists x 20
c) Jump squats x 20
d) Flutter kicks x 20

Reducing injury in the bench press - Prepare your shoulders





Quick exercise to prepare your shoulders for any upper body movement. Ensure you set your scapula, fix your shoulder and elbow, and slowly rotate shoulder internally and externally. You do not need a heavy load for this.

For advanced trainers, you can do this in standing either with elbow at your side, or at 90 degrees of abduction from your body.

Ensure that when you move through the movement, that you ensure your shoulder does not move too far forwards. As a cue, you can place your opposite hand on your working shoulder and when you feel your shoulder moving excessively, then stop - that's your range of motion.
