21 foods you should be eating

Good nutrition is so important in changing body composition, reaching strength and hypertrophy goals as well as enhancing performance.

I often get asked many questions about food, and what specific foods I recommend. Well I have put together a list of 21 foods which are essential in achieving your health and fitness goals.

Protein:
1. Lean red meat (grass-fed preferred)
2. Eggs (cage free preferred)
3. Salmon
4. Plain greek yoghurt, cottage cheese, coconut milk yoghurt.
5. Protein supplements


Fats:
6. Raw, unsalted mixed nuts
7. Avocados
8. Fish oil
9. Extra virgin olive oil
10. Flax seeds

Vegetables and fruits:
11. Spinach
12. Tomatoes
13. Mixed berries
14. Oranges

3 Healthy breakfast recipes you need to try


Breakfast is a critical meal you need to make sure you're including in  your daily nutrition plan! Below I have come up with 3 amazing recipes that are easy to make, highly nutritious and simply delicious.


Blueberry and walnut pancake


Ingredients:
-          1/4 cup of raw chopped walnuts
-          1/4 cup of blueberries
-          1/3  cup of oats
-          2 tablespoons of coconut milk
-          1 tablespoon of raw honey
-          Dash of cinnamon
-          1 tablespoon of organic coconut oil

 
Directions:
-          Mix all ingredients
-          Spread evenly into your coconut oil covered pan
-          Cook until bottom becomes firm
-          One firm cut into 4 even pieces and flip each individual pancake
-          Cook for another 1-2 minutes
-          Take pan off heat and leave to stand in pan for 2 minutes




Breakfast salad


Ingredients:
-          1 egg
-          1 bacon rasher
-          Handful of spinach
-          Half avocado
-          Tomatoes
-          Mushrooms
-          Cucumber

Directions:
-          Grill bacon until crisp
-          Fry mushrooms, tomatoes and onions in 1 tablespoon of olive oil
-          Add in chopped bacon and stir fry
-          Mix spinach with chopped avocado and cucumber
-          Boil egg
-          Serve stir fried vegetables and bacon on top of spinach and cucumber




Spinach and tomato omelette

Ingredients:
-          3 eggs
-          Handful of spinach
-          Handful of chopped tomatoes
-          Pinch of salt and pepper

Directions:
-          Fry chopped tomatoes in 1 tablespoon of organic coconut oil
-          Whisk 3 eggs and half of the handful of spinach in a bowl
-          Season with pinch of salt and pepper
-          Add egg mixture to the tomatoes and cook until brown
-          Once brown (or cooked to your preference), remove from heat
-          Add rest of spinach on top and place under pre heated grill for 2 minutes

Fat torching superset

Try this killer superset to challenge the whole body

Complete the two exercises below as follows:
- Perform exercise 1 for 10 reps
- Followed by exercise 2 for 1 rep
- Back to exercise 1 for 9 reps
- Followed by exercise 2 for 2 reps
- Keep continue decreasing reps of exercise 1 and increasing reps of exercise 2
- Continue until you complete 10 rounds

Spicy mexican chicken soup - plus a food freebie!

Try this delicious Spicy Mexican chicken soup which is high in protein and low in calories

Ingredients:
4 skinless chicken breasts - cut into strips
2 cloves of garlic
1 small chopped onion
1 diced jalapeno
1 tbsp canola oil
460ml of mild salsa
1.2 litres of chicken broth

Method:
1. Heat canola oil over medium heat in large pan
2. Add chopped onion and diced jalapeno
3. Cook until soft and tender and then add garlic
4. Cook for further 30 seconds
5. Pour in chicken broth and bring to boil
6. Add chicken breasts and cook until white
7. Mix in salsa and reduce to a simmer 
8. Season with salt and pepper

Nutritional values:
Calories 279kcal
Protein 42.8g
Carbs 12.7g
Saturated fat 6.2g
Firbre 2.4g

Total body fat loss workout

Today's workout was a total body fat loss one, with a hip focus.

Dynamic warm up 

Shoulder joint stability:

Plyometrics and core x 3 rounds
1a) Skaters (lateral single leg jump) x6 each leg
1b) Cable chops x 12 each side (horizontal, low to high, high to low)
1c) Jump lunges with med ball rotation x 6 

Strength training:
2a) Deadlifts 3 x 8
2b) Push up to row 3 x 12

3a) Dumbbell clean and press
3b) Jump lunges 

4a) Single leg hip bridge x 12 each leg 
4b) Standing biceps curl x 12
4c) Supine Triceps extension 

Conditioning x 3-5 rounds:
5a) Heavy battling ropes - slams x 30seconds
30 seconds rest
5b) Mountain climbers x 30 seconds 
30 seconds rest

Cool down and stretch off x10 - 15 minutes whilst having a post workout shake

5 Training tips to enhance your workouts

Try these 5 training tips below to maximise your workouts. 

Incorporate these strategies into your training program to fire up your metabolism, ramp up your muscle building and enhance your fitness levels.




Go Heavy - Scientists at the Norwegian University of Sport and Physical Education (Oslo) analysed multiple studies and found that training with heavier weights for fewer reps produces a greater rise in resting metabolic rate that will last longer compared to training with lighter weights and doing more reps. This is due to something called excess post-exercise oxygen consumption (EPOS) and refers to the increased metabolic rate you enjoy after a workout. Additionally, increased muscle mass equals increased metabolism. So training with heavier weights for 8-12 reps will build more muscle mass and allow you to burn more calories even at rest.





Free weights - Using free weights has been found to burn more calories than performing a similar move on a fixed resistance machine. For example, utilising the barbell squat is likely to be more effective at incorporating more muscles than a leg press or smith machine. Scientists said the difference may be due to the greater number of stabilizer muscles used during multijoint exercises done with free weights.




Monitor rest - When subjects from Research at the College of New Jersey (Ewing) rested for 30 seconds between sets on the bench press, it was discovered that they burned just more than 50% more calories than when they rested for three minutes. To maximize fat loss, keep your workout moving by resting less than a minute between sets.




Tune in – It has been found that listening to your favourite music can boost your workout intensity and fat-loss efforts. A study found that subjects listening to their own music selection could complete significantly more reps than when they trained without their preferred music. So fill that playlist.




HIIT it - Be sure to include high intensity interval training (HIIT) into your training program. This is a method of training which is proven to boost fat loss and fitness levels. You need to work at a maximal effort for a short period of time (approx 20-45 seconds), then follow it up with a short period of rest. Repeat this for a few rounds and you will be sweating, hurting and burning fat. We recommend sprints, rowing, boxing, prowler or anything else that is dynamic.
